Like many people, I drink alcohol occasionally. Sometimes it's a couple of glasses of wine with dinner and sometimes a few beers with friends on a weekend. For years I'd have told you with confidence that I 'sleep like a log' after having a couple of drinks.

This was largely based on the fact that on nights I'd had a drink (or two), I would fall asleep fast. No lying there rearranging the pillow at 3 am, and no distracting thoughts keeping me awake for hours on end. However, falling asleep quickly is only part of the equation, and I also noticed that on mornings after I had a few drinks, I'd wake up groggy. Almost every time. I wasn't hungover (at least not in the usual sense), because one or two drinks generally don't do that, just heavy and slow in a way that a normal night never left me. I'd usually just drag myself through the morning, and forget about it by lunch.

After using the Leep ring for a few weeks, it became apparent that while yes, I do fall asleep quicker after having a few drinks, the quality of the sleep I was getting was another matter entirely. Because I was curious about this seeming contradiction, I did some research.

The nightcap does exactly what it says on the tin

Over the years, we've all heard about the benefits of nightcaps. The annoying thing about this 'myth', however, is that it isn't purely a myth. Because alcohol genuinely does get you to sleep faster. Across the research, at every dose studied, it cuts the time it takes to fall asleep and makes the first half of the night more consolidated than usual. Most studies also find an increase in slow-wave sleep early on (the deep sleep) in that first stretch after lights out.

So my read on my own experience was actually surprisingly accurate in the end. I wasn't imagining the faster sleep onset, and I wasn't imagining the solid first few hours. That's real, measurable, and it's exactly why the nightcap has survived as folk wisdom for as long as it has. The problem is that everyone stops the story there, because that's where the felt experience ends and you're unconscious for the rest of it. Also, let's be honest - some of us just want to be able to justify a glass of wine before bed!

Where the night quietly falls apart

Alcohol is a sedative, and while sedation and sleep look similar from the outside, they are not the same process, which is where the whole nightcap myth begins to fall apart.

The clearest, most consistent finding in the literature is what alcohol does to REM sleep. It pushes back the first REM period at every dose that's been tested, and it cuts the total amount of REM you get across the night at moderate and higher doses. A 2024 meta-analysis pulling together 27 studies found the same, with a dose-response curve that starts lower than most people would guess. REM disruption showed up at doses of roughly two standard drinks and got progressively worse from there. Two drinks. That's a glass of wine with dinner, and one later in the evening - an amount that many people consider reasonable and drink regularly.

This is also why the second half of the night is where the damage shows. As your body clears the alcohol, the sedative effect lifts, and sleep gets noticeably more disrupted than baseline in those later hours. You essentially get a front-loaded night that trades away the latter half.

Why I never noticed a thing

Two findings explain why those nights felt fine to me while the data underneath said otherwise. The first is that alcohol raises your arousal threshold, meaning it takes more to wake you up. Disruption can be happening without ever crossing the line into a conscious awakening you'd remember in the morning. So "I didn't wake up once" turns out to be a statement about my memory rather than about my night.

The second one genuinely surprised me. That same 2024 meta-analysis found the effect of alcohol on total sleep time was small and statistically non-significant, around ten minutes. Your eight hours of sleep stays eight hours. The duration is fine, but the quality has been gutted, which is the gap wearables aim to fill and precisely the gap my own judgement was never going to close on its own.

The number I can't argue with

Deep sleep and REM were part of what my ring flagged, but what really stood out to me was recovery. My overnight heart rate variability dropped after drinking, and my resting heart rate ran higher through the night.

There's a large study behind this that I'd recommend to anyone who owns a wearable and drinks. Researchers looked at more than 4,000 people in ordinary life, not a lab, using beat-to-beat heart rate tracking, and measured how much physiological recovery they got in the first three hours of sleep. Low alcohol intake reduced recovery by 9.3%. Moderate intake reduced it by 24%. High intake took it down by 39.2%. Two particular details from that study stuck with me: being young didn't protect people, and neither did being physically fit. The dose-dependent hit to cardiovascular relaxation showed up regardless. A controlled lab study since then has backed up the same dose-response pattern in nocturnal autonomic function.

So the grogginess had an explanation after all, and it wasn't dehydration. I was spending the night with my nervous system idling too high to do its job, and then waking up wondering why eight hours hadn't fixed me.

Alcohol doesn't decay the way caffeine does

When I wrote about caffeine's half-life and the afternoon coffee, the whole point was that caffeine decays by halving. Five hours to clear half, five more to halve what's left, tailing off in a long curve that follows you to bed.

Alcohol doesn't work like that at all. Your liver clears it at a roughly constant rate, somewhere around one standard drink per hour, and that rate holds steady regardless of how much is in your system. Pharmacologists call this zero-order kinetics.

This gives a much blunter piece of arithmetic than for coffee. Four drinks finishing at 11 pm means your body is still working through them at 3 am, right through the stretch of the night where REM should be doing its heaviest lifting. It's essentially just a queue, and you have to wait it out.

About the snoring

One more mechanism, and it's the one I (and many others) find the most uncomfortable. Alcohol relaxes the muscles of the upper airway, which narrows it and makes snoring more likely, including in people who don't normally snore. A 2020 meta-analysis of 13 studies covering 279 patients found alcohol raised the apnea-hypopnea index by about 4 events per hour and dropped lowest overnight oxygen saturation by 2.72%.

Combine that with the raised arousal threshold and you get an unpleasant pairing where your breathing is more likely to be interrupted, and you're less able to surface and fix it. My partner has told me I snore after a few drinks and I've noticed this with my friends too.

What I do now

I haven't quit drinking, and I'm probably not about to. A glass of wine with a long dinner is something I enjoy, and I'm not giving it up over a heart rate variability chart.

However, what has changed is the timing. If I'm drinking, I try to finish two to three hours before bed so my liver has cleared most of it before I'm asleep rather than during. That single adjustment made a big impact and really improved my sleep quality on nights after drinking. The other change is that I stopped treating "I slept right through" as evidence of anything, because it turns out I sleep right through precisely when my sleep is worst.

The nights I do drink late, I look at the data the next day and I've stopped being surprised when it's bad. Knowing why the grogginess is there has made it easier to accept as the price of a good evening, which some evenings are worth.

If you drink and you wear something on your finger or wrist overnight, go and compare a drinking night against a normal one. Look past the sleep duration, which will probably tell you everything is fine. Look at your resting heart rate and your REM.
